How Many Calories Does Lifting Weights Actually Burn?

TL;DR: A hard hour of lifting burns about 200 to 350 calories, and only 150 to 250 of that is above what your body would have spent anyway. The afterburn is real but small, usually 6 to 15 percent of the session. Your watch says more because heart rate overestimates oxygen cost during sets and rest. None of this is an argument against lifting. It's an argument against paying yourself in food for it, and against treating any single-session burn estimate as a number you can budget around.


Lifting is the highest-return thing you can do for body composition. It's also one of the least efficient ways to spend calories, and those two facts sit together uncomfortably for anyone who's been told the gym is where fat comes off.

Here's what the measurements actually show.

The honest number for a real session

Two ways to estimate this, and they don't agree, which is instructive.

The first is MET math. The 2011 Compendium of Physical Activities (Ainsworth et al.) assigns general resistance training about 3.5 METs and vigorous weight lifting about 6.0. Run that for an 80 kg lifter at a vigorous 6 METs and you get roughly 8 calories a minute, close to 500 an hour.

The second is direct measurement, and it lands lower. Abboud and colleagues (2013), publishing in the Journal of Strength and Conditioning Research, had resistance-trained men complete sessions matched on everything but total load volume. The 10,000 kg session cost about 247 calories. Doubling the work to 20,000 kg roughly doubled it to about 484.

For context on what that means in the gym: 10,000 kg of load volume is something like 20 sets of 10 reps at 50 kg. That's a full, real session. So the honest expectation for a normal hour of hypertrophy training is somewhere around 200 to 350 calories, not 500.

And that's the gross figure. You were going to burn something in that hour regardless. For most people resting metabolism runs 60 to 90 calories an hour, so the net cost of your workout, the part that's genuinely additional, is closer to 150 to 250. A large latte.

Why every screen you look at says more

Cardio machines and wrist trackers both inflate resistance training, and for the same underlying reason: they're inferring energy cost from heart rate, and heart rate lies during lifting.

A heavy set of squats spikes your heart rate through the pressor response, breath holding, and intramuscular pressure, not because you're consuming oxygen at an aerobic-equivalent rate. Then you rest for two minutes with your heart rate still elevated, and the algorithm keeps billing you. Treat any lifting burn on a watch as an upper bound, and assume the true figure is meaningfully lower.

What actually moves the number

Three variables do most of the work, and only one of them is under real control.

Total load volume. This is the big one, and Abboud's design isolated it cleanly. Sets times reps times weight is the single best predictor of session cost. More work, more calories, roughly proportional.

Rest interval length. Farinatti and colleagues' 2013 systematic review in ISRN found that shorter rest periods and higher relative intensities produce the largest post-exercise oxygen consumption. Density matters. A session compressed into 45 minutes costs more per minute than the same work spread across 90.

Your body weight. Heavier bodies move more mass through more range. This is why identical programs produce different burns for a 60 kg lifter and a 100 kg one.

Notice that all three push toward more work, not toward chasing a burn. Which is convenient, because the training that builds the most muscle is also what costs the most energy.

EPOC is real, and it's smaller than you were told

The afterburn got oversold badly in the 2010s. What the research supports is modest.

Farinatti's review put the honest range at roughly 6 to 15 percent of the session's cost, concentrated in the first few hours and mostly gone within a day for typical training. In Abboud's trained men, the measurable post-exercise elevation ran around 50 calories in the half hour after training.

So a 300 calorie session might carry another 20 to 45 calories of tail. That's real physiology and it's not worth a single decision in your diet. If somebody is selling you a workout on the strength of its afterburn, they're selling you 40 calories.

The compensation problem is bigger than the burn

Here's where the arithmetic actually breaks people. Overestimate a session at 600 calories, eat back 400 of them because you earned it, and a genuine 200 calorie deficit becomes a 200 calorie surplus. You trained hard and gained weight, and the training gets blamed.

This is why we generally argue against eating back exercise calories at all when you're cutting. The error bar on the estimate is wider than the number you're adding back.

What muscle really does to your maintenance calories

The other half of the myth is that new muscle turns you into a furnace. It doesn't, at least not the way it's sold.

Elia's (1992) organ-tissue metabolic rate work puts resting skeletal muscle at roughly 13 calories per kilogram per day. That's about 6 calories a day per pound of muscle. Add a genuinely impressive 10 pounds of muscle over two years and your resting metabolism goes up around 60 calories a day. Real, permanent, and nowhere near the "each pound burns 50 calories" claim that circulates.

The case for lifting was never the burn. It's that resistance training determines what your weight loss is made of. In a deficit, training and adequate protein are what keep the scale drop coming from fat instead of lean mass, which is the entire difference between finishing a cut lean and finishing it smaller and softer at the same weight.

Track the system, not the session

The practical conclusion: stop trying to price individual workouts. The measurement error swamps the signal.

What works instead is measuring energy expenditure the way physics does, from the outside. Log intake honestly, weigh yourself consistently, and let the weight trend over two to three weeks tell you what your true expenditure is. If you're eating 2,400 and holding steady, your maintenance is 2,400, whatever any calculator, watch, or MET table claims. That figure already includes your lifting, your NEAT, and your afterburn, correctly weighted, with no estimating required.

The short version

Lift because it builds and protects muscle, sets your resting metabolism up slightly over years, and decides the composition of every pound you lose. Don't lift to burn calories. An hour of hard training costs about as much as one beer, the afterburn adds a rounding error, and your watch is inflating both.
