Wendler 5/3/1 Review: Is It Still Worth Running in 2026?

TL;DR: 5/3/1 earns its reputation as a strength template. The AMRAP top set turns every session into a progress test, and the deliberately slow load progression means you almost never stall out for real. But base 5/3/1 is thin on volume for muscle growth, and its percentages are locked to a calendar rather than to how you're performing. Run a hypertrophy template alongside it, set your training max honestly, and let real performance drive the progression.
Jim Wendler published 5/3/1 in 2009 with a pitch that sounded almost insulting: start too light, progress too slowly, and you'll out-lift everyone who tried to rush. Seventeen years later, most of the programs that mocked it are gone and 5/3/1 is still the default answer when an intermediate lifter asks what to run next. That staying power is worth taking seriously. So is the question of whether it's still the right call in 2026, when we know a lot more about volume and autoregulation than we did when it was written.
Short version: the skeleton is excellent and the default configuration is undercooked.
What the template actually does
Everything in 5/3/1 hangs off your training max, a working number set at 90 percent of your true one-rep max. Not your best-ever single. Ninety percent of it. Every percentage in the program is calculated from that deliberately conservative anchor.
From there you run a four-week cycle on each main lift (squat, bench, deadlift, overhead press):

The plus sign is the whole program. That last set is an AMRAP: you take the prescribed weight for as many quality reps as you can manage. Then you add 5 pounds to your upper-body training maxes and 10 pounds to your lower-body ones and run it again.
If you want a sanity check on your starting numbers before you build a cycle, run your best recent set through the one-rep max calculator and take 90 percent of that. Guessing high here is the single most common way people ruin the program.
Why it has lasted this long
Two design choices do most of the work.
The AMRAP set makes the program self-correcting. Most templates tell you what to lift and have no mechanism for noticing when you're overreaching or underreaching. 5/3/1 tests you every single session. Hit 12 reps on your 85 percent set and you know the load is light. Grind out 5 and you know you're near your ceiling. That feedback loop is a crude form of autoregulation, and autoregulation genuinely outperforms rigid percentage plans. When Mann and colleagues put college football players through six weeks of either autoregulated progressive resistance training or standard linear periodization, the autoregulated group gained meaningfully more bench and squat strength (Mann et al., 2010). 5/3/1 gets a piece of that benefit almost by accident.
The progression is slow enough to be unstoppable. Adding 10 pounds to a squat training max per four-week cycle sounds pathetic. That's the point. Because the jumps are small and the starting number is already discounted by 10 percent, you can string together many cycles before anything feels heavy. Programs that add weight every session feel great for six weeks and then dump you into a wall.

Where it falls short
Base 5/3/1 is not a hypertrophy program. The main-lift work is three top sets. That's it. Even with assistance work added, the classic templates often land below the weekly hard-set volume associated with meaningful growth. The dose-response research is fairly consistent that muscle growth scales with weekly sets into the double digits per muscle group, with roughly 10 or more sets per week producing clearly more hypertrophy than fewer (Schoenfeld et al., 2017). Three heavy top sets on squat does not get a quad there.
This isn't really a criticism of Wendler, who has always described 5/3/1 as a strength template you attach assistance work to. It's a criticism of how people run it: main lift, a couple of half-hearted accessory sets, home. If you want the size to come with the strength, the assistance work has to be programmed, not improvised.
The percentages are tied to a calendar, not to you. Week 2 says 90 percent of your training max whether you slept five hours or nine. The AMRAP softens this, but only on one set. Autoregulating your working loads by proximity to failure is a better tool, and it's well validated: reps-in-reserve based RPE scales let lifters adjust load to actual daily readiness rather than a spreadsheet (Helms et al., 2016). Modern templates just handle this better than a fixed percentage chart does.
Load selection is conservative for hypertrophy purposes. Heavier loads have a small edge for maximal strength, but muscle growth is roughly comparable across a wide load range when sets are taken close enough to failure (Lopez et al., 2021). A program built almost entirely around 85 to 95 percent work is optimizing for the strength half of that equation and paying an opportunity cost on the other half.
Who should run it
Good fit: intermediates who have burned out on session-to-session linear progression, anyone whose training keeps derailing because they push too hard too early, and lifters who want a structure they can run for a year without rethinking it. Poor fit: true beginners, who can add weight every session and shouldn't waste months of newbie gains on 10-pound monthly jumps. Also anyone whose primary goal is physique rather than a bigger total, at least in the base configuration.
How to run it well in 2026
- Set the training max honestly, then verify it. If your last set on week 3 falls below 3 to 5 reps, your training max is too high. Reset it to 90 percent of where it is rather than pushing through.
- Bolt on real hypertrophy work. Boring But Big (five sets of 10 at 50 to 60 percent of training max) is the classic answer and it exists precisely because base 5/3/1 doesn't do enough volume. Any structured assistance plan that gets each muscle group into double-digit weekly sets will do.
- Progress the assistance work too. The main lifts have a progression rule. Your accessories usually don't, and that's where most 5/3/1 runs quietly stagnate. The same progressive overload logic has to apply to everything you do, not just the barbell.
- Use the AMRAP as data. Log the rep count every cycle. Rising reps at the same percentage means the program is working. Flat or falling reps across two cycles means you need a reset or a deload, not more grit.
The verdict
5/3/1 is still one of the best strength frameworks available, and the reason is structural rather than magical: it tests you constantly, it progresses slowly enough to survive real life, and it schedules recovery instead of hoping you'll take it. Those are the same principles that show up in any periodization model that works. What it doesn't do is manage volume for muscle growth or adjust to how you're actually performing, and those are exactly the two jobs a modern program should handle for you.
