Are You a Beginner, Intermediate, or Advanced Lifter?

TL;DR: Training level is a recovery timeline, not a resume. If you can add weight almost every session, you're a beginner. If progress now comes week to week, you're an intermediate. If it takes a training block to move a lift, you're advanced. That label decides three things: how much muscle you can realistically add per month (roughly 1 to 1.5 percent of body weight for beginners, half that for intermediates, half again for advanced), how heavy and how often you should train, and whether you should still be adding 5 pounds a week. Most people who call themselves intermediate are beginners who train inconsistently.
The label matters more than it sounds like it should. Call yourself advanced when you're actually a beginner and you'll bury yourself in specialized programming you don't need while leaving easy progress on the table. Call yourself a beginner after four years of serious training and you'll keep trying to add 5 pounds a week to a bench press that stopped responding to that months ago, then conclude you're broken.
Here's the classification that actually predicts anything.
Years in the gym are the wrong unit
The common approach is calendar time. Six months is a beginner, two years is intermediate, five years is advanced. It falls apart immediately, because two people with identical start dates can be in completely different places. One trained three days a week for two years with a written program and a log. The other went twice a week when work allowed, changed programs every six weeks, and took two months off each summer.
Training age counts consistent, progressive months. Not months with a membership. If you've never run the same progression for eight straight weeks, your training age is closer to zero than the calendar suggests, no matter how familiar the equipment feels.
The real test: how fast can you recover and add load?
The most useful definition comes from Rippetoe and Kilgore's framing in Practical Programming for Strength Training (2006), which classifies lifters by the length of one complete adaptation cycle. How long does it take you to apply a stress, recover from it, and come back stronger?
- Beginner (novice). You can add weight to the bar essentially every session, or every other session. Your body recovers from a single workout and supercompensates before the next one. This phase is short and it is the best return on effort you will ever get.
- Intermediate. Single sessions no longer produce measurable progress. You need a week of accumulated work to move a lift, so progression gets organized across a week: a heavy day, a volume day, a lighter day. Weekly progress, not daily.
- Advanced. A week isn't enough stress to force adaptation. Progress now shows up across a training block of several weeks, which is why advanced training gets planned in phases with deliberate accumulation and recovery. That's the whole framework. Ask yourself when you last added weight or a rep to a main lift, and how long the gap was before the one prior. The answer places you.
Where strength standards fit (and where they mislead)
Relative strength benchmarks are a useful cross-check, not the primary test. Rough intermediate markers for men: bench around body weight, squat around 1.5 times body weight, deadlift around twice body weight for a single. For women, roughly 0.6 to 0.75 times body weight on bench, 1 to 1.25 on squat, and 1.25 to 1.5 on deadlift.
Treat these loosely. Untrained starting strength varies enormously based on prior sport, body composition, limb lengths, age, and genetics. A 250-pound former football player might bench body weight in his first month of lifting, and he is not an intermediate. He's a beginner who started high. Conversely a 130-pound lifter can be genuinely advanced at numbers that look modest on paper.

What actually changes at each level
This is why the label is worth getting right. Three things shift.
Realistic rate of muscle gain. Aragon's rate-of-gain model, published in Aragon and Schoenfeld (2020), puts monthly gain at roughly 1 to 1.5 percent of body weight for beginners, 0.5 to 1 percent for intermediates, and 0.25 to 0.5 percent for advanced lifters. For a 180-pound intermediate that's about 1 to 1.8 pounds of muscle a month in good conditions. Dose required. Rhea and colleagues' 2003 meta-analysis in Medicine & Science in Sports & Exercise found untrained lifters got the best strength response from around 60 percent of 1RM, three days per week per muscle group. Trained lifters needed roughly 80 percent, twice per week. Peterson, Rhea and Alvar (2005) pushed the trained-athlete figure further, to about 85 percent of 1RM and roughly 8 sets per muscle group per session. The stimulus that grew you at month three does nothing at year three. If you're stuck, weekly set volume is usually the first dial to check.
Progression scheme. Beginners add load. Intermediates add load across a week and rotate intensity. Advanced lifters manipulate volume and intensity across blocks, because there's no linear runway left.
One caveat for brand new lifters
If you're in your first month or two, be careful about reading early size changes as muscle. Damas and colleagues (2016), publishing in The Journal of Physiology, showed that early increases in muscle thickness in untrained subjects are largely swelling from muscle damage, with genuine myofibrillar hypertrophy showing up later, once damage attenuates around the ten week mark. Your strength gains in that window are real, but they're mostly neural: better recruitment and coordination, not new tissue.
That's not a reason to be discouraged. It's a reason not to panic when the first few weeks of visible change level off. Related reading: how long newbie gains last.
A blunt self-assessment
Answer honestly:
- Have you trained at least twice a week, on a written program, for the last six months without an extended break?
- When did you last add weight or a rep to a main lift, and how long before that?
- Have you ever run a program to completion instead of switching when it got hard?
If you answered no to the first and third, you're a beginner regardless of how long you've been going. That's good news. Beginner progression is the fastest and simplest phase in all of training, and you still have it available.
If you're consistently making weekly but not session-to-session progress, program for the week. If you need a full block, program in blocks and stop expecting linear jumps.
