Linear vs Undulating Periodization: Which One Should You Run?

TL;DR: When weekly volume is equated, linear and daily undulating periodization produce essentially identical hypertrophy. The one place undulating wins is maximal strength in trained lifters, and even there the margin is modest. Untrained lifters gain the same from both, so simplicity should win. The real difference between the two models is not physiological, it's whether the structure survives contact with your actual schedule.
Every few years the internet decides linear periodization is dead. Then a powerlifter runs a textbook linear peak, hits a personal best, and it's back. Both camps are arguing about something the research settled a while ago.
Here's the short version: the model matters far less than whether you're progressively overloading at all, and far less than whether you finish the block.
What the two models actually are
Linear periodization (LP) moves in one direction across a training cycle. High volume and moderate load early, then volume drops and intensity climbs, week over week. Weeks one to four might live at 4 sets of 10 at 70%, weeks five to eight at 4 sets of 6 at 80%, weeks nine to twelve at 5 sets of 3 at 88%. One quality at a time, handed off in sequence.
Daily undulating periodization (DUP) varies load and volume within the week instead of across months. Monday is heavy triples, Wednesday is sets of eight, Friday is sets of twelve. Same lift, three different stimuli, every week, all block long.
There's also weekly undulating periodization, which rotates the emphasis every seven days rather than every session. Treat it as the middle setting.
Both are periodization. Both beat training with no structure at all, which is the finding that actually holds up: periodized programs outperform non-periodized programs for strength across the literature (Williams et al., 2017). The LP versus DUP fight is a much smaller argument happening downstream of that one.
Hypertrophy: it's a wash
Grgic and colleagues pooled the studies comparing linear and daily undulating models on muscle growth. The standardized mean difference was 0.02 in favour of linear, with a confidence interval spanning zero in both directions (Grgic et al., 2017). That is a statistical way of saying nothing happened. Neither model grew more muscle than the other.
A later meta-analysis restricted to volume-equated designs reached the same conclusion for hypertrophy (Moesgaard et al., 2022). Once you match total weekly sets, how you arrange the load across those sets doesn't change how much tissue you build.
This shouldn't be surprising. Hypertrophy responds to hard sets taken near failure across a reasonably broad load range. Whether the hard sets in a given week are all eights, or a mix of fives and twelves, the muscle is getting a similar amount of stimulating work either way. Rep range is a dial with a wide flat zone in the middle, which is the same reason the best rep range argument keeps ending in a draw.
So if your goal is size: pick either. Then go count your weekly sets, because that's the variable doing the work.
Strength: undulating has a small edge, but only if you're trained
This is where the two models genuinely separate.
The Moesgaard analysis found that daily or weekly undulations in volume and intensity were preferable when the aim was maximal strength, but only in trained participants. In previously untrained lifters, the two models produced the same strength gains (Moesgaard et al., 2022).
The most-cited study on the pro-DUP side is Rhea and colleagues, who ran trained men through twelve weeks of either LP or DUP with volume equated. The undulating group put 28.8% on their bench press against 14.4% for the linear group, and 55.8% on leg press against 25.7% (Rhea et al., 2002). Those numbers get quoted constantly, and they're real, but they come from one small study with effect sizes far larger than anything replicated since.
The sober counterweight is Harries and colleagues, whose meta-analysis of linear and undulating programs found no statistically significant difference in upper or lower body strength between the two models (Harries et al., 2015). Five of the seventeen studies they reviewed showed a between-group difference. Twelve didn't.
Put those together and you get an honest read: undulating is probably slightly better for maximal strength in lifters with real training history, the effect is small, and anyone selling you a doubled result is selling you Rhea 2002 and hoping you don't check the rest.
Why the trained and untrained split? A novice adapts to almost anything. Their first year of strength gain is dominated by neural learning, and every session is already novel. Variation adds nothing because nothing is yet routine. Once those newbie gains flatten out, the arrangement of stress starts to matter, because you now need heavy exposure to stay skilled at heavy lifting while still accumulating enough volume to keep growing.
That's the mechanism worth remembering. DUP's advantage isn't magic in the waveform. It's that a trained lifter running a linear block spends eight weeks away from near-maximal loads and loses some of the skill of expressing strength, while the DUP lifter touches heavy weight every single week and never lets the pattern go rusty.
Where linear still wins
Three situations:
You're peaking for a date. A meet, a testing session, a photoshoot with a barbell in it. Linear's whole design is convergence on a specific day. DUP has no arrow.
You're a novice. Add 5 lb a session until you can't, which is what Starting Strength formalized and what the trained versus untrained data supports. Undulating a beginner is engineering around a problem they don't have yet.
Your recovery is unreliable. DUP's heavy day is non-negotiable and it arrives whether you slept or not. Linear's early blocks are more forgiving of a bad week, because nothing in weeks one to four is near your limit.
Where undulating still wins
You train two or three days a week. With three sessions, a linear block gives you one quality at a time for a month. Undulating gives you all three every week. When exposures are scarce, rotating beats sequencing.
You're an intermediate with a stalled main lift. Grinding the same rep bracket for six straight weeks is a reliable way to stall. Rotating heavy, moderate and light gives you three separate places to make progress, so a bad heavy day doesn't write off the week.
You hate long blocks. Adherence is a training variable. A model you abandon in week five loses to a worse model you finish.
How to actually run either one
Linear, twelve weeks, one main lift:
- Weeks 1 to 4: 4x8 at roughly 70% of 1RM
- Weeks 5 to 8: 4x5 at roughly 80%
- Weeks 9 to 11: 5x3 at roughly 87%
- Week 12: deload, then test
DUP, three sessions a week, one main lift:
- Day 1: 5x3 at roughly 85%
- Day 2: 4x8 at roughly 72%
- Day 3: 3x12 at roughly 62%
- Add weight to whichever day you completed with a rep in reserve still in the tank
Both of those depend on percentages, and percentages depend on a 1RM number most lifters are guessing at. If you haven't tested recently, estimate it from a hard set of five to eight rather than from memory. The honest conclusion
If you're new: run linear, or run nothing fancier than adding weight every session. The data says you'll gain the same either way, so take the simpler option.
If you're trained and chasing a number: undulate. The edge is small, but it's the direction the evidence points, and rotating rep ranges is easier to sustain than a two-month climb.
If you're chasing size: stop reading about periodization models and go count your weekly hard sets per muscle. That's the variable that actually moves the needle, and it's the one people skip because it's boring.
