Maingaining: Can You Build Muscle at Maintenance Calories?

TL;DR: Maingaining means eating at or barely above maintenance so the scale stays flat while muscle goes up and fat goes down. The best direct test of it, Helms et al. (2023), found no muscle or strength advantage for a 5 or 15 percent surplus over maintenance across eight weeks. The larger surplus mostly bought skinfold thickness. That makes maingaining a legitimate option, not a compromise. The catch is execution: maintenance is a range that moves week to week, and if you are not measuring, you are not maingaining, you are guessing.
Every lifter eventually asks the same question. Do I really have to get fatter to get bigger?
The answer, for most people reading this, is no. But the reason is narrower than the internet suggests, and the version of maingaining that works looks a lot more like accounting than it does like intuitive eating.
What maingaining actually means
Maingaining is holding bodyweight roughly constant over months while training for hypertrophy. Not a slow bulk. Not a recomp attempt from a deficit. Energy balance sits close to zero, protein sits high, training provides the stimulus, and the composition underneath a flat scale weight changes.
In practice most people running it well sit somewhere between true maintenance and about 150 calories above it. That drift is deliberate. It absorbs measurement error and keeps you from sliding into an accidental deficit on the weeks your step count climbs.
The distinguishing feature is the target. On a bulk you're trying to gain 0.25 to 0.5 percent of bodyweight per week. On a maingain you're trying to gain nothing, and you judge progress by lifts, tape measurements, and photos instead of the scale.
The evidence is better than you'd expect
The direct test came in 2023. Helms and colleagues randomized 21 resistance-trained lifters into three groups for eight weeks of training three days per week: maintenance energy, a 5 percent surplus, and a 15 percent surplus. They measured squat and bench 1RM, muscle thickness at the biceps, triceps and quads, and skinfold thickness.
Strength and muscle thickness gains didn't meaningfully separate by group. What did separate was skinfold thickness. The bigger the surplus, the more fat came along with it. The authors' framing is worth reading plainly: at surplus sizes in the 5 to 15 percent range, a faster rate of weight gain mostly buys a faster rate of fat gain.
That fits the broader review literature. Slater et al. (2019) went through the mechanistic case for a surplus and concluded that the evidence for a large one is thinner than the bodybuilding tradition assumes, particularly for lifters who are not already lean and not already advanced. Garthe et al. (2013) found that elite athletes on a structured surplus gained more lean mass than an ad libitum group, but also more fat, which is the same tradeoff wearing a different jersey.
One eight-week trial with 17 completers is not a mountain of proof. It is, however, the cleanest data we have on the exact question, and it points the same direction as everything around it.
Why maintenance is the hard part
Here's where maingaining actually breaks down, and it has nothing to do with physiology.
Maintenance isn't a number you calculate once. It's a moving average that responds to training volume, NEAT, sleep, stress and how much muscle you just added. Trexler et al. (2014) documented how energy expenditure adapts during weight change, and the same machinery works in the other direction. Add four pounds of muscle and start walking more because you feel good, and the intake that held you flat in March is a deficit in June.

The operational rule is simple. Track intake and weigh yourself daily. Take the seven-day average. If that average has moved more than about half a pound in either direction across three consecutive weeks, adjust intake by 100 to 150 calories. That's the entire feedback loop, and it's the difference between maingaining and drifting.
Who should run it
Maingaining earns its place for four groups:
Beginners and returners. Newbie gains and muscle memory both work without extra energy, because the limiting factor is stimulus, not fuel. This is the highest-yield case by a wide margin.
Anyone above roughly 15 percent body fat (men) or 25 percent (women). You're carrying the surplus already. Adding more is redundant.
Lifters who need to stay in a weight class or a wardrobe. Flat bodyweight is a feature, not a constraint.
Anyone who has bulked badly before. If your last bulk ended with a longer cut than the bulk itself, you didn't have a training problem. You had a rate problem.
It's a poor fit if you're already lean, already advanced, and trying to add appreciable size. Under those conditions the muscle you can add per month is small and the energy cost of adding it is real. That's the case where a proper lean bulk still beats holding steady, and where a modest, deliberate surplus does something a maintenance intake will not.

Running it: the numbers
Set intake at your estimated maintenance plus 100 calories. Not plus 300. The whole point is that the surplus that produced measurable fat gain in the Helms data was as small as 5 percent.
Protein at 0.7 to 1.0 grams per pound of bodyweight per day. This isn't optional here. In a near-zero energy balance, protein intake is doing the work that a surplus does on a bulk. Morton et al. (2018) put the practical ceiling around 1.6 g/kg for most lifters, and lean, hard-training people belong at the top of that range, not the middle.
Train for progressive overload with real volume, 10 to 20 hard sets per muscle per week. Maingaining doesn't forgive a lazy program. Without a surplus, the training stimulus is the only variable creating the adaptation.
Measure four things every four weeks: waist at the navel, arm cold and flexed, an e1RM on two main lifts, and a photo in the same light. If the tape at the waist is flat, the arm is up and the lifts are up on a flat bodyweight, it's working. If nothing has moved in eight weeks and the scale hasn't moved either, you're at maintenance and under-stimulated. Fix the training before you touch the calories.
The honest tradeoff
Maingaining is slower in absolute terms than a well-run bulk. That's true, and anyone selling it as free muscle is selling something.
What the data says is that it isn't slower in useful terms for most lifters, because the extra weight a surplus adds is disproportionately fat, and that fat has to come off later on a cut that costs you training quality and time. Held over a year, the flat-bodyweight route often ends up in the same place with less cycling through it.
