How Many Exercises Per Muscle Group Should You Do?

TL;DR: Two to three exercises per muscle group per week covers almost every lifter. One works if it trains the muscle through a full range. Four or more usually means you're splitting your sets so thin that nothing progresses. Variation helps when the movements are genuinely different, and hurts when you rotate so often you never beat a previous number.
Walk into any gym and you'll see someone doing six chest exercises in one session. Flat press, incline press, decline press, machine press, cable fly, pec deck. Twelve sets spread across six movements, two sets each, none of them heavy enough or repeated often enough to matter. That lifter is working hard and progressing at maybe half the rate they could be.
The honest answer to "how many exercises per muscle group" is smaller than most people want to hear. Two or three per muscle per week, run for months at a time, beats a rotating cast of eight. Here's why, and how to choose them.
Sets Are the Dose. Exercises Are Just the Delivery Method
The single most useful reframe: your muscle doesn't count exercises. It counts hard sets and the tension they create.
Weekly set volume per muscle is the lever with the clearest dose-response in the whole hypertrophy literature. Pelland et al. (2024) pooled 67 studies and found growth continues to climb with weekly sets, with the per-set payoff shrinking as volume rises. Nothing in that work suggests those sets need to be spread across many different movements. If 10 to 20 hard sets per muscle per week is your target, you can deliver all of it through two exercises without penalty.
So exercise count is not a growth variable in its own right. It's a distribution decision. The real question is whether adding a third or fourth movement gives your muscle something the first two didn't.
What the Variation Research Actually Found
Two things, and they pull in opposite directions.
First, some variation helps. Fonseca et al. (2014) had lifters train quads either with back squats only or with a rotation of squat, leg press, lunge, and deadlift. The varied group showed more uniform growth across all four heads of the quadriceps, while the squat-only group grew unevenly. Muscles have regions, and different movements load those regions differently. One exercise can leave part of a muscle underworked.
Second, too much variation costs you. Kassiano et al. (2022) reviewed the exercise-variation literature and reached a conclusion worth pinning to your program: systematic variation based on anatomy and biomechanics helps regional growth, while excessive or random rotation compromises gains. Their follow-up trial (Kassiano et al., 2024) ran 70 untrained women for 10 weeks, one group on a constant pair of exercises and one on a rotating set, and found no hypertrophy advantage for the varied group. Rotation for its own sake bought them nothing.
Put those together and the rule falls out. You want enough variation to cover the muscle's regions and enough consistency to actually get better at the movements you chose.
The Number: Two to Three Per Muscle Per Week

Small muscles need less than you think. Biceps, triceps, calves, and rear delts are doing one job through one joint. Two movements is generous. Your back is the opposite case: vertical pulls, horizontal pulls, and a loaded stretch position (pullovers, straight-arm pulldowns) each train it differently, so three earns its place.
The practical floor is this: every exercise you keep should get at least three or four hard sets a week. If you can't give a movement that much, it isn't contributing enough to justify the warm-up sets and the setup time.
How to Pick Them: The Redundancy Test
Don't ask "is this a good exercise?" Ask "does this do something my other exercise doesn't?"
The most useful way to sort movements is by where in the range of motion they're hardest.
- Hardest when the muscle is stretched: incline dumbbell curl, overhead triceps extension, Romanian deadlift, deficit split squat, chest fly.
- Hardest in the middle: most barbell and dumbbell presses, rows, squats.
- Hardest when contracted: cable kickbacks, leg extensions at lockout, spider curls, most peak-contraction cable work.
Pick one from the stretch category and one compound from the middle, and you've covered a muscle properly with two exercises. Pick a flat barbell press and a machine chest press and you've done the same thing twice.
The stretch-biased pick is not optional filler. The evidence for training in a lengthened position keeps getting stronger, which is the same principle behind lengthened partials. If your two chest exercises are both presses that get easy at the bottom, you're leaving growth on the table.
When to Rotate
Keep an exercise until one of these happens:
- You've stalled on it for three or four weeks despite good sleep, food, and effort. Not one bad session. A real plateau.
- It hurts in a joint (not muscular fatigue, actual joint pain).
- You can no longer load it, because the dumbbells stop at 100 pounds or the machine has run out of pin.
That's the list. "I'm bored" is a real reason for adherence, and adherence beats optimality, but recognize the trade: every time you swap a movement you reset your reference point and spend two sessions relearning the groove before you can beat anything.
Note also that rep range interacts here. A movement you've stalled on at 8 reps may have plenty left at 12 or 15, so try shifting the rep range before you throw the exercise out.
The Mistakes This Fixes
Splitting sets across too many movements. Six exercises at two sets each is twelve sets that never get heavy. Three exercises at four sets each is twelve sets you can actually progress. Same volume, different outcome.
Counting exercises instead of muscles. A row is a back exercise and a bicep exercise. A press is a chest exercise and a triceps exercise. If you're running three back movements plus three direct bicep movements, your biceps are getting six exercises worth of work whether you planned it or not. This is exactly the kind of accounting that falls apart in your head and takes ten seconds when your training is logged. Novelty as a substitute for progression. A new exercise always feels productive because everything is hard the first time. That's the novelty tax, not growth. The lifter who has added 40 pounds to the same incline press over eight months is beating the lifter who has done twenty different chest movements and progressed on none.
Where to Start
Take one muscle group. Write down every exercise you currently do for it in a week and the sets each one gets. If any movement is getting fewer than three hard sets, cut it and give those sets to the ones you kept. Then check whether at least one remaining exercise loads the muscle in a stretched position. Add one if not.
That's usually a two-minute audit that fixes months of spinning.
