Should You Do Cardio Before or After Lifting?

TL;DR: Lift first, run second. The evidence that sequence changes long-term muscle and strength gains is thinner than most coaches admit, but the practical logic is solid: whichever quality you train second, you train fatigued, and heavy lifting is far more sensitive to being fatigued than steady cardio is. The much bigger lever is separation. Same session is the worst case, a few hours apart is much better, and different days is best. If your only option is one session, put the barbell before the treadmill.


This question gets asked like it's a coin flip with a hidden right answer. It isn't. The honest version is that sequence is a small lever attached to a much bigger one, and most people are yanking on the small lever while ignoring the big one.

Here's the short answer, then the reasoning. Lift first. Do cardio after, or better, later in the day, or better still, on another day entirely.

What the interference effect actually is

The worry behind this question has a name. Concurrent training is doing resistance and endurance work in the same program, and the "interference effect" is the observation that combining them can blunt strength and size gains compared to lifting alone.

The classic reference is Wilson and colleagues (2012), a meta-analysis in the Journal of Strength and Conditioning Research that found interference scaled with how much aerobic work was added. More frequency and longer durations meant more blunting, and running appeared to interfere more than cycling, likely because of the eccentric loading and muscle damage that comes with it.

That paper spooked a generation of lifters into avoiding cardio. The follow-up research has been considerably calmer. Schumann and colleagues (2022) published an updated meta-analysis in Sports Medicine pooling 43 studies and roughly 1,090 participants, and found concurrent training did not meaningfully compromise muscle hypertrophy compared with resistance training alone. Maximal strength held up too. The one outcome that took a real hit was explosive strength, and it took that hit mostly when the two sessions were crammed together with less than about three hours between them.

Notably, that same analysis did not find the modality effect Wilson reported. Cycling and running produced similar outcomes. So the "never run, always bike" advice is shakier than it's usually presented. I still lean toward cycling for high-volume cardio during a hard lifting block, but treat that as a preference, not a finding.

The practical read: cardio is not eating your gains. Poorly arranged cardio might be nibbling at your power output.

Does the order within a session actually matter?

This is where the internet gets more confident than the data.

Eddens, van Someren, and Howatson (2018) ran a systematic review with meta-analysis in Sports Medicine specifically on intra-session sequence, pooling the trials that put endurance first against those that put resistance first over prolonged training programs. The result was underwhelming in the most useful way: sequence didn't significantly change maximal strength or hypertrophy outcomes, and it didn't change aerobic improvements either. Over weeks and months, both orders got people to similar places.

So why do I still tell people to lift first?

Because of what happens inside the session, which is where the trend shows up even when the long-run averages wash out. Doma and colleagues (2017) reviewed the residual fatigue from endurance exercise and found it degrades subsequent resistance performance, sometimes for many hours afterward. If you run before you squat, you squat less weight for fewer good reps. Do that for a training block and you've quietly reduced the stimulus that actually drives growth, even if a meta-analysis of ten mixed studies can't detect it.

The asymmetry is the whole argument. Heavy lifting is exquisitely sensitive to fatigue: a tired nervous system and depleted legs cost you load, reps, and technique. A zone 2 session is barely bothered by having lifted first. You lose a little pace. Nobody's aerobic base was ever built or lost on that margin.

So: whatever quality you care about more goes first. For almost everyone reading this, that's the lifting. If you're training for a half marathon and lifting to support it, flip the priority and accept that your bench will move slowly.

Separation beats sequence

Here's the lever worth pulling. Sequence within a session is a rounding error next to how far apart the two sessions are.

Schumann's data pointed at the same threshold that shows up repeatedly in this literature: the interference is concentrated when hard aerobic work and lifting land in the same window, and it largely dissolves once you put several hours or a full day between them. This is also just common sense about recovery. Fatigue is a shared resource. Give it time to refill and both sessions get your real output.

Ranked from best to worst:

  1. Different days. Lift Monday, cardio Tuesday. Cleanest option, and it's what I'd default to during a strength-focused block.
  2. Same day, several hours apart. Lift in the morning, walk or ride in the evening. Nearly as good, and it fits most schedules.
  3. Same session, lift first. Fine. This is what most people actually do, and it works.
  4. Same session, cardio first. The only genuinely suboptimal option, and even then it's a small tax, not a catastrophe.

Notice that the worst case on this list is still better than the alternative most people pick, which is skipping the cardio entirely because they read a forum post about the interference effect. Cardio does real work for your health, your recovery capacity, and your energy expenditure during a cut. Dropping it to protect a hypothetical five pounds on your squat is a bad trade. The intensity question hiding underneath

Sequence gets all the attention, but intensity is doing more of the damage in most bad setups.

Low-intensity steady work is close to free. A 30 to 45 minute easy ride or brisk incline walk creates almost no competition with your lifting. Hard intervals are a different animal: they hammer the same fast-twitch fibers and the same central fatigue you need for heavy sets, and they're the sessions most likely to show up as blunted power output later in the week.

If you're doing cardio primarily to support fat loss while holding onto muscle, this is why zone 2 cardio is the default recommendation rather than a HIIT block. It buys you the energy expenditure without stacking fatigue onto your lifting. And whichever way you arrange it, the arrangement only holds if you're managing total fatigue across the week. Adding four cardio sessions on top of an already demanding program without adjusting anything else is how people stall out and blame the interference effect. Fatigue accumulates from the whole load, not from the order of two items within one session. Programmed backoff, including a real deload week, matters far more than whether you ran before or after.

The rule

Lift first, cardio second, and separate them when you can. Keep most of your cardio easy, keep the hard intervals away from your heaviest lifting days, and stop treating cardio as a threat to be minimized.

The thing that's genuinely hard here isn't picking an order. It's noticing when the combined load has tipped over into too much, which shows up as stalled lifts and flat sessions weeks before it shows up as anything you'd consciously identify.
