Do Drop Sets Build More Muscle? What the Research Actually Shows

TL;DR: Across the pooled research, drop sets and straight sets produce about the same muscle growth. What drop sets reliably buy you is time: several studies matched traditional hypertrophy outcomes in half to a third of the session length. Treat them as a compression tool for isolation work at the end of a session, not as extra stimulus you bolt onto a program that already has enough volume.


A drop set is simple. You take a set to or near failure, immediately strip 20 to 30 percent of the load, and keep repping without resting. Do that once or twice in a row and you've turned one set into a three-stage set that lasts maybe 90 seconds.

The claim attached to it is that this extra suffering forces growth that normal sets can't reach. That claim has one very quotable study behind it and a much less exciting body of evidence behind that.

The study everyone quotes

Fink et al. (2018) took 16 men and split them across six weeks of triceps pushdowns. One group did three straight sets of 12. The other did one set of 12 followed by two drops, so total volume landed in the same neighborhood. Measured by MRI, triceps cross-sectional area went up 10.0 percent in the drop set group versus 5.1 percent in the straight set group.

Double the growth. You can see why the result travels well.

You can also see the problem. Sixteen people, split into two groups, is eight per arm of the study. One isolation exercise. Six weeks, which is barely long enough for hypertrophy signal to separate from measurement noise. A result like that is worth noticing, not worth building a training philosophy on.

What happens when you pool everything

Two meta-analyses have now put all the drop set literature in one place, and both land in the same unglamorous spot.

Coleman et al. (2022) found trivial effect sizes slightly favoring drop sets for hypertrophy (ES = 0.08) and strength (ES = 0.07). An effect size of 0.08 is statistical noise wearing a lab coat.

Sødal et al. (2023), reviewing the same territory in Sports Medicine Open, reported that both drop set and traditional groups grew significantly from pre to post (SMD 0.56 and 0.44 respectively) with no significant difference between them. Their conclusion was that drop sets are an efficient strategy for people with limited time, which is a very deliberate way of not saying "drop sets build more muscle."

Schoenfeld and Grgic (2018) reached a similar read reviewing the mechanisms: plenty of metabolic stress, plenty of motor unit recruitment as the fresh fibers fatigue and get replaced, no clear evidence that any of it translates into more tissue than an equal amount of ordinary work.

So the honest summary is that when volume is roughly equated, drop sets tie.

The advantage is the clock, not the magnitude

This is where drop sets earn a place, and it's a real one.

Ozaki et al. (2018) found drop set training matched traditional resistance training for hypertrophy while cutting session time roughly in half. Sødal's review noted some drop set protocols finished in a third of the time of the matched traditional protocol.

Think about where the minutes go in a normal hypertrophy session. Three sets of 12 with 90 seconds of rest is about three minutes of resting for maybe 90 seconds of lifting. A drop set collapses that rest almost entirely. You get a comparable amount of hard, close-to-failure work into a fraction of the wall clock.

If you have 45 minutes and your program wants 60, that matters. If you have 90 minutes and you're using drop sets to add stimulus on top of a program that already hits your weekly targets, you're just buying fatigue.

That distinction is the whole thing. Drop sets compress volume. They don't multiply it.

Where drop sets go wrong

On compound lifts. A drop set on a barbell squat or a deadlift means grinding through reps with a fried nervous system, a wandering bar path, and plates that somebody has to strip mid-set. The recovery cost is real and the technique risk is real. Keep drop sets on machines, cables, and dumbbells where failure is safe and load changes take two seconds.

As bonus volume. The most common misuse is finishing a program's prescribed sets and then adding drop sets because the muscle "didn't feel done." Feeling is not a volume metric. If you're already at the top of your productive range for a muscle, extra failure work is more likely to eat into recovery than to add growth. The weekly set targets still govern.

Everywhere, every session. Drop sets are close-to-failure work by definition, and pushing every set to failure has a documented fatigue cost with no matching hypertrophy bonus. If you're already calibrating how close to failure your normal sets land, drop sets are an occasional tool inside that framework, not a replacement for it.

With guessed loads. The drop needs to land somewhere useful. Too small and you fail in three reps. Too big and it's a warm-up. Twenty to thirty percent off the working weight is the usable window, which means you need to actually know your working loads rather than eyeballing them. If you're estimating from a max, be aware 1RM calculators drift badly at higher rep ranges, so use recent logged sets instead.

How to program them

A structure that holds up:

Concretely: on lateral raises, do your two straight sets as programmed, then on the third set hit failure at your working weight, drop about 25 percent, go to failure again, drop another 25 percent, go to failure a third time. That single set counts as roughly two to three sets of volume for bookkeeping. Log it that way, because the point of the tool is that the volume is already accounted for, not added.

One or two exercises per session is plenty. Compressing the whole workout this way turns a training session into a conditioning session.

If you're already using supersets for the same reason, pick one. Stacking both is how a 45-minute session becomes an hour of unproductive breathing hard.

Bottom Line

Drop sets are a time tool with a hypertrophy myth attached. The pooled evidence says they grow about as much muscle as straight sets, and the reason to reach for them is that they deliver that growth in half the session. That's genuinely useful on a busy week and genuinely pointless on a normal one.

Use them on isolation lifts, once or twice a session, and count the drops toward your weekly volume rather than treating them as free extra work.
